Weighted Vest For Walking: What It Actually Does
A walk doesn't have to be low intensity if you don't want it to be.

On the school run, at the dog park, all over your feed. Weighted vests have gone from niche gym or bootcamp equipment to something people actually consider wearing on a morning walk or run.
A weighted vest can definitely elevate the intensity of whatever you're doing, but some of the benefits you read about online aren't necessarily backed up by a solid amount of evidence - especially claims about bone density.
That doesn't mean they're completely pointless; it just pays to consider what you think you're wearing one for and if a weighted vest is the answer, or if there's a better way to reap those benefits.
What does walking with a weighted vest actually do?
Adding additional weight obviously makes your body work harder.
Whether you're walking, jogging, or working out, you’re asking your legs, glutes, core, and back to move more mass. Your heart rate climbs faster. Your muscles fatigue sooner. The loop you’ve walked four hundred times starts to feel like an effort.
Increased strength through your lower body and core. Your quads, glutes, hamstrings, and calves are loaded with every step, and your core works to keep you upright and stable because the weight is top-heavy.
Better cardio fitness. Your heart and lungs work harder against the resistance, so you get more out of the same thirty minutes from a cardiovascular point of view.
Better posture, if you pay attention to it. A vest sits evenly across your torso and encourages you to stand tall to prevent back pain from kicking in. Your upper back and shoulders work to hold that position.
A higher calorie burn. Carrying extra weight means using more energy to cover the same ground. It’s modest rather than dramatic, and it’s the least interesting reason to use a weighted vest.
Higher intensity without higher impact. If you want your cardio to feel harder but don't want the impact of running, walking with a vest is a great shout.
Functional strength that shows up in real life. Carrying a toddler on your hip. Lifting groceries up the front steps. Exploring a new city with a backpack. You get the vibe.
UCLA Health makes the point that a vest is a safer way to add load than hand or ankle weights, because the weight sits evenly across your torso instead of pulling on one joint.
What a vest won’t do is replace strength training. We’ve been saying this for years and we’ll keep saying it: if building muscle is the goal, you've got to follow a structured strength program. Think of a vest as a way to get more out of the walking you're already doing.
Does a weighted vest really build bone density?
This is the claim doing the rounds that doesn't stack up.
The logic is there. Weight-bearing exercise supports bone health, and bone density declines as we age (especially after menopause), so adding weight should mean more protection. Seems to make sense. It’s just not what the research found.
The INVEST in Bone Health trial, published in 2025, followed 150 older adults with obesity for twelve months across three groups: weight loss alone, weight loss plus daily weighted vest use, and weight loss plus resistance training. All three lost around 10% of their body weight.
All three lost hip bone density at a similar rate. The vest didn’t protect against it.
So if you're worried about osteoporosis or your bone health, a weighted vest isn't the best investment of your time or money. Progressive resistance training has so much evidence behind it and is something every woman should be doing.
That doesn't mean weighted vests are pointless; it just means bone health isn't the reason to use one.
How heavy should a weighted vest be for walking?
Depending on your strength and fitness level, your vest should be around 5-10% of your body weight, so that'd be about 3-5 kg if you weigh 70 kg, for example.
If that's lighter than what you were expecting, a vest creeps up on you in a way dumbbells don’t, and going for a super heavy vest can mean you end up with sore hips and lower back niggles.
Most vests have adjustable weight pockets, so you can increase or decrease the weight; so start at 5% and build toward 10%.
If the weight is changing how you walk or you're experiencing pain beyond extra muscle burn, it's too heavy.
How do you start walking with a weighted vest?
If you're already fit and active, chucking on a vest might be easy. If you're just starting your fitness journey, ease into it rather than starting with a full walk straight away.
Four weeks to get there:
Week 1: Two walks, 15 to 20 minutes, 5% body weight, flat route.
Week 2: Three walks, same weight, build to 25 minutes.
Week 3: Three walks, 30 minutes, add some gentle hills if you feel up to it.
Week 4: If your stride, posture and recovery are all feeling good, add extra weight or walk for another five minutes.
Two or three weighted walks a week is plenty, and you can easily log your walks in the Sweat app under cardio to count towards your weekly goals. Keep the rest of your walking unweighted, because an easy walk has its own benefits and your joints will appreciate the variety.
What should you look for in a weighted vest?
Always choose fit over brand, and try before you buy if you can. A vest that shifts as you move will chafe, wreck your form, make you hate every walk, and end up in the back of your cupboard. If you've got a large bust, some unisex vests can sit awkwardly across your chest, so look for one cut for a female body.
We also recommend choosing one with adjustable weight pockets so you can add weight without buying another vest, buying one you can return, and making sure you've also got supportive shoes and sweat-wicking tops.
Weighted vest or rucking: which is better?
Rucking is the same idea but with a weighted backpack. The main difference is where the load sits.
A vest spreads weight evenly across your front and back. It stays put, it barely shifts your centre of gravity, and it’s the more stable of the two.
A rucksack can be tougher in that it puts everything behind you and asks more of your posture and upper back. On the other hand, it’s free if you already own a backpack, and can be a better option if you're training for a hike or backpacking specifically.
If you’re curious about adding extra weight to your walks and don’t want to spend anything just yet, then throw a couple of water bottles or heavy books in a backpack for your next walk and see how you find it. If you’re still doing it in a few weeks, look into a vest.
Who should not wear a weighted vest?
Most people can wear one safely, but it's worth double-checking with your healthcare provider if you tick any of these boxes:
You’re totally new to exercise. Build the walking habit first, and chat with your healthcare provider before you start a more strenuous routine.
You have back or neck pain, or you’re recovering from an injury. Extra load through your spine is the last thing those areas need.
You have arthritis in your hips, knees or ankles. Added weight can make those joints feel worse. Check with your doctor first.
You’re pregnant. There are plenty of ways to keep moving during pregnancy, but always get clearance from your healthcare professional first, as a vest can add stress to your spine, joints and core.
It’s changing how you move. Take it off if you notice your form, posture, or breathing aren't feeling right.
Add weight, not pressure
The evidence for bone health benefits doesn't hold up, but a vest can definitely make your walks more challenging and interesting, boosting your strength and fitness.
Start at 5% of your body weight, keep some walks unweighted, and increase the weight slowly.
And if you feel a bit self-conscious leaving the house with your vest on, remember that anyone looking at it is probably just impressed or curious where you bought it.
